Strongman gym

Axle Clean & Press (continental cleans, clean every rep, push press)

35 x 5
79 x 3
*started wearing belt, elbow sleeves, wrist wraps; chalked up hands, chest, balls*
123 x 1
*switched to tires on the axle*
155 x 1
175 x 1
185 x 1

notes: considering the awkwardness of flipping up the tire, and the tightness of my shoulders (my hands had to go extra wide), I am happy I hit 185 with the axle. PR on the Axle!! I have to remember not to try to wrap my hand all the way around the axle. When I try to clean that way, I end up wrenching my thumbs. The no-thumbs false grip is much better for this exercise, since I go mixed grip anyways.

Superset: Scapulae stretch lat pulldowns & Face Pulls (90 sec rest, heavy band used for face pulls)

90 x 15 / 20 face pulls
105 x 15 / 20
120 x 15 / 20
135 x 15 / 20
135 x 15 / 20

notes: if you don’t know scap stretchers, it is a John Meadows idea – let your arms come out of the sockets a bit and stretch out your scapulae on every negative.

Superset: Fat Grips DB Curls & V Bar Pushdowns (90 sec rest)

22.5 x 15 / 60 x 22
22.5 x 15 / 60 x 22
22.5 x 12 / 60 x 18

May 26, 2015

Very specific mission tonight – practice the axle clean and press. And by that I mean this is only my second session continental cleaning the axle, and first time ever cleaning the tire add-ons. What is the difference using the tire?? Well, the weights don’t spin they are bolted on, so when you clean it from stomach to your neck/collarbone area, it has to rotate ALL the way around. You only realize how awkward it is the first time you try it.

Axle Clean & Press (continental clean each rep)

35 lb axle x 5

*gear on: belt, elbow sleeves, wrist wraps, chalk my hands, chalk on my chest and stomach*

79 x 3
123 x 4
143 x 4
*switch to giant tires*
155 x 2
155 x 3

notes: the first time I tried to pop the tires up, I was like WTF??! I instantly realized what they meant by “they don’t spin”. You can’t just roll the axle up your chest, the tires won’t let you do that, you have to throw it up again, really explode.

Chalking up my stomach became necessary, or else the axle was sliding down my shirt.

After a few sets of that, I quickly realized a skimpy tank was a bad idea. My sternum was already red and bruised, and I am pretty sure this is going to hurt like a bitch tomorrow. Wild stuff.

Fluff work time.

Face Pulls (resistance band)

20, 20, 20

Superset: Fat Gripz DB Curls and V-Bar Pushdowns

30 x 12 / 45 x 30
22.5 x 12 / 45 x 30
22.5 x 12 / 45 x 30

notes: After my first set, I got called out by someone else in the gym for swinging the DBs. Dammit. Fine, drop the weight.

Not much volume tonight, but I had a specific target exercise to do, and will bring the volume back up tomorrow.

April 13, 2015

I love you, gym.  You’re like my religion.  I went without you for a week and a half, and felt so down.  Now, I walk out of my last 2 workouts and I feel joyous.  enlightened.  ecstatic.  All of that joy coming from inside, hormones and blood and self-repair and self-reward.

session with the trainer, work on my push presses a bit. She decided to join in.

Fat Gripz Push Press (took turns with my trainer)

bar x 5
95 x 5
135 x 8
135 x 8
135 x 8
135 x 8

notes: I thought the Fat Gripz would help me simulate an axle, haha. Made my wrists sore a bit with that added girth, but I am getting more comfortable with my technique, so time to up the weight

Then time for some upper back and arm work

Superset: Freemotion Widegrip Cable Pulldowns & Straight Arm Resistance Band Pulldowns (took turns with trainer)

12 plates per side x 12 / band x 15
12 plates per side x 12 / band x 15
12 plates per side x 12 / band x 15

Superset: 1 Arm DB Row & Half-Kneeling Cable Row High-to-Low (did same arm for both movements, then switched arms)

60 x 10 / 10 plates x 10 (per side)
60 x 10 / 10 plates x 10
60 x 10 / 10 plates x 10

notes: the DB Rows were hella light, but the trainer doesn’t have any higher than 60. She trains a lot of creampuffs

Superset: Incline DB Front Raises & Incline DB Skullcrushers

12s x 15 / 20s x 15
12s x 15 / 20s x 15
12s x 15 / 20s x 15

notes: the front raises hurt my shoulders until I worked in a “twist” – from neutral to pronated grip on the way up, then reverse on the way down.

And that was that! Hope everyone had a beautiful, sunny day

Cut Day 22

Christmas present for myself – bro day

I borrowed a John Meadows workout (not stealing this and selling it John, please no cease and desist orders. Don’t shut down mah internet!). But I added on a little extra at the front end, because I know my trainer would want me to do 8 movements and not 6 Anyhoo, Meadows workouts rock, so may as well make my free day as awesome as possible.

Another thing my trainer wants me to do is rebuild my House of Cardio’s, so I signed up for a spin class. Spin first, Arms after.

Cardio: Spin class, 45 min of work, HIIT, intervals, hills, standing climbs, seated climbs, straight on races, lots of fun times. I haven’t done one in a while, so I am sure my legs will be tired, plus glutes, plus a sore buttbone. Nary a hot chick to be seen, what a pity. OK, to be fair, I sat in FRONT of the hot chicks and stuck my butt in THEIR face. Merry Christmas.

Preacher Curl Machine (keep full ROM, 60 sec of rest b/w sets)

50 x 8
70 x 8
90 x 8
90 x 8
90 x 8

Standing DB Curls (use Fat Gripz, keep hands supinated, 3 sec negative on each rep, 60 sec rest)

10s x 15
15s x 15
30s x 6
30s x 6
30s x 6

notes: could have maybe gone heavier, but with slow negs, it can be hard to guesstimate your weight off the start. Haven’t used the Fat Gripz in a while, welcome back!

EZ Bar Curls (Fat Gripz, 60s rest)

75 x 8
75 x 7
75 x 5
75 x 6, REST 20, 4 reps, REST 10, 2.5 reps

notes: I started to fade fast on this one, damn you Fat Gripz. I could have done some sloppy ones, but I wanted every rep to be correct and controlled, no lean back. On the last set, I would set it down, rest a little but, try to pump out a few more. Bar Curls are always tough on me, really makes the tendinitis flare, but I don’t think it will get me this time.

Standing DB Hammer Curls (60s rest)

40s x 8 reps, 8 partials
40s x 8 reps, 3 partials
40s x 8 reps, 7 partials

notes: by partials, it means just bring it up as close to halfway as you can, chit, even a handful of inches feels like hell at that point. I was just focusing on getting those full reps out, and had so little left for the partials. Forearms were fried, biceps were done.

Tricep Pushdown Machine (preacher style setup, 60 s rest)

50 x 8
70 x 8
90 x 8
100 x 8
110 x 8

Superset Rope Pushdowns and Pronated DB Kickbacks (spread the rope at the bottom and flex for 1 second each rep; kickbacks your palm stays pronated the whole time)

90 x 10 / 20s x 6
100 x 10 / 20s x 6
100 x 10 / 25s x 6
100 x 10 / 25s x 6

notes: 100 was the sweet spot for pushdowns, flexing for 1 second at peak contraction felt like murder! To the Mountain Dog’s credit, I like pronated kickbacks way more than neutral grip, I feel the squeeze much more in the triceps.

Decline Skullcrushers w/ Cambered Bar (put on the elbow sleeves, 60s rest)

60 x 15
60 x 15
60 x 15

notes: kept these tight and controlled, doing that on a bar is much easier than dumbbells, but it gets harder on the elbow so I used the sleeves.

I was thinking of doing Ab work after this, but I had passed the 2 hour mark and felt wrecked! Packed up my crap and went home.

Hope everyone has had a good weekend!

Sunday Week 1 Cycle 1 Back

Deadlift day!

I asked my friend if she wanted to work out with me (I had been getting requests to “bring the girl back”).  She asked what I had in mind.  I mentioned it was scheduled as a deadlift day for me.  And her eyes lit up!  No joke, she loves deadlifts.

So I played around with the routine a bit to put more deadlift work in there.  A more extensive warmup, the main sets, real heavy low rep sets (known in the 5/3/1 book as Joker sets), lighter weight higher rep sets (known in the book as “First Set Last: Multiple Sets”) , had the straps on deck, had the Fat Gripz on deck, this one would have it all!

I took a scoop of Fast Fuel 30 min before the workout with a handful of dry oats for extra energy, got there 15 min early and sat in the massage chair for a bit to warm up   then took a scoop of Fast Fuel and a scoop of ReGen during the workout!  Then ReGen and creatine HCl after the workout.

Week 1 Deadlift Day (Conventional double overhand, not Sumo unless otherwise noted)
(traded sets back and forth with my friend, so rest time for me equalled her set, plus changing the weights)

45 x 10 Fat Gripz
80 x 5   Fat Gripz
115 x 5  Fat Gripz
145 x 5  Fat Gripz
175 x 5

210 x 5
240 x 5
270 x 6

Joker Set
305 x 0 Straps
305 x 1 Sumo, Straps

Back Off Sets

210 x 6
210 x 8
210 x 8

notes:  Real proud of my friend!  She did great.  I was feeling good so I went for the Joker Set… and failed, haha.  So I switched to Sumo, let out a beefy grunt, and busted out that rep.

I wanted to keep going with the Jokers, but my friend wanted to keep the workout at an hour (did I mention right before this she had done an hour of Spin?  60 min of Spin, then 60 min of deadlifts, pretty badass!)

She had to go at the hour mark, so I trimmed down the Back Off Sets, then after she left I did a little more Assistance work on my own.

Before she left though, she wanted to make sure the readers had more to look at, so she went to take a pic of her friends’ butts, hahaha. (They did Spin with her, then did their own Squat workout while we did DLs.)

Assistance (30 sec rest b/w sets, normal tempo)

One Arm DB Row

25 x 10/10 offleg stretched back
50 x 10/10 offleg stretched back
80 x 20/20 offleg at 90 degrees on bench

notes:  Basically 2 warmups then a single high rep set at a heavy weight (for me).  I don’t think Kroc has anything to fear from me yet, but don’t sleep!  I’m comin for ya, haha!  I play with the positioning of my non-supporting leg to make the exercise easier or harder. (ie. if I am rowing with my left, my right knee can be moved around on the bench to make it easier or harder.)

Hyperextension Machine

300 x 12
300 x 12
300 x 12
300 x 12

Roman Chair

15 knee raises
12 bent leg raises (45 degrees or so)
10 straight leg raises
10 straight leg raises
12 knee raises

After, I sipped on my post-workout drink while sitting in the sauna for about 10 min.  Came home and collapsed!  That was draining.  Good session, no PRs but a lot of good work.

Start of Week 4

After the good news on Friday, I began to think ahead to Week 4 – how can I do things better than Week 3?  It may sound crazy, but this challenge only runs until the end of July, just a few weeks left!!

Luckily, my trainer is of the same mindset as me.  She prepared a new diet plan for me (thanks Les!) which will take me into the realm of carb cycling… I already cycled carbs a bit when I was having cheat days, but this time no cheat days only high and low carb days.  For more info on carb cycling, why don’t you check out my trainers blog??  Lots of good info!

I need to stock up on groceries and supps, so I will have to start it on Wednesday.  But looking forward to it!

I had been icing my Teres Major lots, so Sunday I wanted to do some shoulders, test the wings out.  Arms and Shoulders.

Sunday Workout:

Machine Lat Raises (30 sec rest) 90 x 8, 8, 8, 8, 8, 8, 8, 7

Tricep Giant Set (60 sec rest b/w giant sets)  Closegrip Smith Machine Press & Skullcrushers & French Press

A.  110×12 & 50×12 & 50×12  B.  110×12 & 50×12 & 50×5  C.  110×12 & 50×12 & 50×7

Cardio Break – Spin Class

Bicep Giant Set (60 sec rest b/w giant sets) Fat Hammer Curls & EZ Bar Preacher & Reverse Preachers

A.  35×12 & 50×12 & 50×12  B.  35×12 & 50×12 & 50×7  C.  35×12 & 50×12 & 50×8

Rope Face Pulls (10 sec rest) 50 x 10, 10, 10, 10, 10, 10, 10, 10, 10, 10

Cable Upright Rows (30 sec rest) 115 x 12, 12, 12

Notes:  Once again, the tricep giant set as originally planned is impossible to execute in that gym, so I had to improvise.  People just love that cable machine, if you walk away from it for 30 seconds, someone WILL jump in.  Doesn’t matter if its 6 am or 6 pm, not gonna happen, you either camp there or move on.

I got to the gym late, so once I was done lat raises and triceps, I had to run off to Spin class.  Which went fine, my usual craziness on the flat races.  Then the rest after spin class.

Biceps I decided to improvise because I wanted to isolate my biceps so I could avoid pulling on my scapula like last week.  Hammer curls (not across the body ones) felt fine so I kept those in but made them first, and then did the other 2 sets on the preacher bench so I could zero in on the biceps.  Worked well enough.  Always be ready to improvise instead of giving up.

I then tried out the shoulder exercises I knew had a good chance of irritating my teres major.  I did face pulls first, and sure enough I didn’t feel it while doing it, but I sure felt tight in the teres after I stopped.  So I decided no rear delt flys for me today (sacrilege!!! I love those).  I also wasn’t sure how shrugs would feel without my trainer watching my form, so I did some upright rows instead as a consolation.

And that was my workout!  Not bad for an injured man!  How was your Sunday?  Any good workouts?

Chest and Arms

I didn’t do Arms on Monday, so I had to play some catch up on Tuesday.  I SHOULD have gotten up early and busted out some arms Tuesday morning… but I was tired and slept in a bit.  I made it in for 7 am Spin, got my cardio in, but then had to head to work.

After work I got a tanning session in first, before weights.  I just felt like it.  Probably a bad idea, because I made it to the gym 10 min later, started lifting weights and got a headache.  I think that was from being thirsty and all the sunlight and UV light blasting my face.  Anyways, I did Chest and then did Arms.  Wanted to do Shoulders, but I was EXHAUSTED after arms, and had to throw in the towel and retreat home.

bench press machine (30 sec rest), warmup x 2; 195 x 7, 7, 7, 7, 7, 7, 7

flat DB press (30 sec rest) 140 x 12, 12, 7, 5

incline DB fly (30 sec rest) 120 x 10, 6, 5, 6

Tricep Giant Set:  closegrip DB press + 2H seated extension + skullcrusher

100/50/40 x 12/12/12; 100/50/50 x 12/10/12, x 7/7/12

Biceps Giant Set:  fat DB curls + fat DB hammer curls + reverse cable curls

70/70/40 x 12/12/12; 70/70/50 x 12/9/12, 9/6/12

notes:  gym was SO CROWDED.  It didn’t affect my chest workout, but doing the prescribed giant sets for triceps was impossible.  So I improvised my own tricep giant set that involved staying in place with a set of dumbbells and a barbell.  closegrip bench felt weak as shit, I think that was the fact I had just done chest, haha.

Those Bicep giant sets KILLED my forearms!  After every set they were throbbing and aching, it was really something.

And that was my workout today!  How about you?

I got up at 5, was at the gym by 6 for some fasted cardio, a Spin class.  I sweat so much!  I would just look at the sweat rolling down my arms.  I have to admit, my energy seemed to be there for me, even on the fast!  I saw this as a good sign.  After spin, rushed back home, ate my meal in peace, went off to work.

Work was sort of tough, my mood was … “surly”.  I wanted to be left alone so I could just get my work done and not talk to you.  At one point a coworker started to eat an apple with his mouth open, and it was like nails on a chalkboard, so I put on the headphones and kept working.  Just then my supervisor came up and tapped on my shoulder and started to lay into me about how my professional opinion on a current work issue wasn’t enough (it’s his mgmt style, negative reinforcement), despite my 7 years of experience and my solid track record, I needed to go find someone ELSE OTHER THAN ME, and then he would respect that answer.  So he kept going on about backing up my opinion, and all this other jaw movement I had heard more and more over the past few months (he was getting more frequent with it)… and I just lost it.

I threw everything up in the air, my headphones, pens, paper, and said “I will do it! I will do it! Let me go do it! Let me go do it! I will do it! ok? ok? ok?”  He just mumbled “are you ok?” and then hightailed it back to his cubicle, as I ran around like a Tasmanian devil just gathering people’s opinions, formulated him an official email and sent it back to him.  It was a massive overreaction on my part, but I was left alone for the rest of the day.  I am sure it is not the last time I will hear about this, look forward to that, lol.

I stewed all afternoon, eager to get to the gym and get the rest of my surliness out in a productive way.

Made it to the gym with a chip on my shoulder and time to kill, haha.

Chest & Arms & Shoulders

chest press machine: (30 sec rest) 2 warmups, 180 x 7, 7, 7, 7, 7, 7, 7

flat DB press (30 sec rest)  70s x 12, 12, 8, 8

incline DB fly:  (30 sec rest) 60s x 10, 5, 7, 7

Giant Tricep Set:  closegrip Smith machine & db skullcrushers and tricep extension machine (1 min rest)

a.  100×12, 20s x 12, 80×12; b.  100×12, 20s x 12, 80×12; c.  100×12; 20s x 10, 80×12

Giant Bicep Set:  seated fatDB curls & fathammer curls & reverse cable curl (2 min rest)

a.  35s x 12; 35s x 10, 70 x 7; b.  35s x 11, 35s x 7, 70×9; c.  35s x 10, 35s x 6, 70×12

lat raise machine:  (30 sec rest) 70 x 8, 8, 8, 8, 8, 8, 8, 8

rear delt cable fly:  (10 sec rest!) 18 x 10, 10, 10, 10, 10, 10, 10, 10, 10, 10

db shrugs:  (30 sec rest) 100s x 10, 10, 10

notes:  this was epic!  I did chest, felt good so did tris, ran back to my locker and grabbed the fat gripz, did bis, put the gripz back and did shoulders, looked up and it had already been 90 min!  Between repping it out over and over with intensity, and weaving through all the crowds, time flew by.

I flew through machine press, started to stumble during the flat press, and could barely make it through the flys, lol, I just went nonstop and it caught up to me soon enough.

It was super crowded, I had to modify my arms giant sets to accommodate what was free and clustered together.  I had to use dumbbells instead of the barbell skullcrushers, which made it tougher, and the 20s wore me out lol.

I used fat gripz for my giant bicep set, which changed the game entirely.  After the first giant set, my forearms were throbbing!!!  I took 2 min because I could not believe how pumped and sore they were.  I had used the gripz before, but had never supersetted with them, and that kicked my butt!  I couldn’t make it through a single giant set and hit all reps, so it was pretty much awesome and scary.

I took face pulls out of my shoulders workout because I was rather tired already and that was just an extra finisher, not crucial.  Rear delt flys made my shoulders ache like crazy!  Some quick shrugs and I was out!  Back home for some good eats!

Best of all, that workout felt like back to business, I think I am getting used to the diet and can once again hit the gym with intensity and focus.  Work on the other hand… lol.  I need to watch my tongue at work.

Chest, Shoulders, Arms

It was a double gym session kinda day.

I had a session in the afternoon, but I woke up in the morning, thought OH MAN do I have to go to work???  And so I HAD to go to the gym in the morning ALSO, just to clear my head and give me a “buffer of sanity” to help me through the work day.  When in doubt, just lift.

AM Chest and Shoulders

Bench Press (60 sec rest)  115 x 5, 135 x 5, 185 x 5, 5, 0, 5

flat db press (60 sec rest b/w lighter sets, 120 sec rest b/w heavier sets)  110 x 21, 130 x 15, 150 x 10, 170 x 6, 190 x 4, 170 x 6, 150 x 10, 130 x 12, 110 x 15

cable crossovers:  (rest-pause sets)  120 x 32, 8 (2 min rest) 120 x 27, 13

lat raise machine (30 sec rest) 60 x 8, 8, 8, 8, 8, 8, 8, 8

reverse cable fly (10 sec rest!)  33 x 10, 10, 10, 10, 10, 10, 7;  8 pounds (haha!) x 10, 10, 10

face pulls (10 sec rest!) 50 x 10, 10, 10, 10, 10, 10, 10, 10, 10, 10

upright rows (30 sec rest) 135 x 12, 12, 12, 9

notes:  On the 5th set of bench press, I had a “false start”, went for the first rep and almost dropped it on myself.  So I racked it, waited 30 seconds, then went again.  I really need to up my bench press, it is just not up to snuff.

dumbbell presses went really well!  I didn’t get to bust out the 100 lb dumbbells yet, but I did use the 95 lb dumbbells, and those were pretty fun.  9 sets of those, just kept hittin those fibres.  For the last 2 light sets, I just repped them out, double time.  Just burn it out.

Then 2 burn sets of the crossovers, do as many as I can, rest a few seconds, do more.

Then light shoulder work, just low weight, low rest, lots of sets.  8 sets of 8 of the side raises, 10 sets of 10 of the rear delt flys and face pulls.  Those rear delt flys were BRUTAL!  By the end I could barely do the lowest setting, which was 8 pounds, LOL.  They were just fried.

After work, I headed down to the studio for an appt with the trainer!  We agreed on arms!  It was a chance to bust out my fat gripz and test out their forearm-shredding abilities!

fat cable curl DROPSET 110 x 12, 90 x 12, 70 x 9, 60 x 9

notes:  the thick bar grips really made the workout feel different!  the hammer curls especially were tough.  My tendonitis started to bark a little bit on the cable curl dropset.  Awesome workout!  Suns out, guns out!

How about you?  Any good workouts?
